Many people begin keto with a generic percentage, an arbitrary calorie target or conflicting advice from several different calculators. That can make it difficult to know how much to eat or which numbers actually matter.
This calculator gives you one transparent starting point for weight loss, maintenance and weight gain. It shows exactly how calories, net carbs, protein and fat are calculated, so you can plan meals and review your progress without relying on guesswork.
Your result is a starting estimate, not a promise of a specific transformation. Track your intake consistently and adjust from real progress over time.
The calculator provides three complete sets of numbers. Each set corresponds to weight loss, estimated maintenance or weight gain. Use one complete result card rather than combining calories from one goal with macros from another.
Calories represent the estimated daily food energy for each goal. The maintenance result is based on the calculated energy estimate. The weight-loss result subtracts 500 kcal, while the weight-gain result adds 400 kcal.
These are starting estimates rather than direct measurements of your metabolism. Compare them with changes in average body weight, hunger, energy and training performance over several consistent weeks.
The calculator assigns 30 grams of net carbohydrates to every goal. This number remains fixed while calories, protein and fat change.
A commonly used net-carb formula is:
Net carbs = total carbohydrates - dietary fiber
Some tracking methods also adjust for certain sugar alcohols. Because labeling rules and sugar-alcohol effects vary, use one consistent tracking method.
Protein is calculated as 20% of the calorie target.
Protein calories = total calories × 0.20
Protein grams = protein calories ÷ 4
This means the protein result rises when the calorie target rises. The calculator uses an energy percentage rather than body-fat percentage or measured lean mass.
Fat supplies the calories remaining after net carbohydrates and protein have been assigned.
Fat calories = total calories - net-carb calories - protein calories
Fat grams = fat calories ÷ 9
Because dietary fat supplies about nine calories per gram, relatively small changes in oils, butter, nuts, cheese and cream can noticeably affect calorie intake.
This calculator does not force every result into a fixed 70/25/5 ratio.

The calculator combines an energy estimate based on equations used in the Nordic Nutrition Recommendations with the KetoDietMacros.com macro formula.
The NNR-based equations estimate energy needs. They do not prescribe a ketogenic diet. The keto-specific carbohydrate, protein and fat calculation is our own model, developed from nearly 30 years of practical work with ketogenic nutrition.
The calculator selects one of six equations using gender and age.

These equations initially produce an energy estimate in megajoules.
The baseline energy result is multiplied by the selected physical activity level and by 239 to estimate daily calories.

Macros is short for macronutrients. The three energy-providing macronutrients are carbohydrates, protein and fat.
A ketogenic diet keeps carbohydrate intake low, provides protein and obtains most remaining dietary energy from fat.
Carbohydrates provide approximately four calories per gram. They are found in foods such as sugar, bread, rice, pasta, potatoes, fruit, milk, legumes and vegetables.
A ketogenic diet requires careful food selection and portion control. This calculator uses a fixed target of 30 grams of net carbohydrates.
Protein provides approximately four calories per gram. It supports body tissues, enzymes, hormones, immune function and recovery.
This calculator sets protein to 20% of total calories.
Fat provides approximately nine calories per gram. It becomes the largest source of dietary energy in this calculator after net carbohydrates and protein have been assigned.
Common sources include olive oil, avocado, nuts, seeds, eggs, full-fat dairy and oily fish.
Fat is energy dense. It should not be treated as calorie-free or unlimited.
When carbohydrate availability is reduced, the liver can increase production of ketone bodies from fatty acids.
This state is called nutritional ketosis.
